Two Lunches, Same Number

Lunch A: a 60-gram bag of tortilla chips. About 300 calories. Eaten in maybe four minutes, and you're rummaging in the cupboard an hour later.

Lunch B: a large bowl of vegetable and lentil soup with a slice of wholegrain bread. Also about 300 calories. It fills a bowl, takes fifteen minutes to eat, and holds you until dinner.

Identical entries in a tracking app. Completely different experiences of the afternoon.

This gap has a name — energy density — and it explains why two people hitting the same calorie target can find the process either manageable or miserable. If you've ever concluded that you simply lack willpower, it's worth checking whether you've actually been trying to run a plan built out of the wrong foods.

What Energy Density Means

Energy density is calories per gram of food. That's it.

  • Very low (under 0.6 kcal/g): most vegetables, broth soups, fresh fruit like melon and berries
  • Low (0.6–1.5): potatoes, cooked grains, beans, lean meats, plain yoghurt, whole fruit
  • Medium (1.5–4): bread, cheese, dried fruit, fattier meats, most baked goods
  • High (4–9): nuts, oils, butter, crisps, chocolate, biscuits

Pure fat is about 9 kcal/g. Pure carbohydrate and protein are around 4. Water is zero.

Which means the biggest single determinant of a food's energy density isn't its fat content — it's how much water and fibre it contains. A cucumber and a cracker are both mostly carbohydrate; one is 96% water and one isn't.

Why volume matters to your body

Stomach stretch receptors respond to physical volume. Signalling from the gut responds to the presence of protein and fibre, and to the rate at which food leaves the stomach.

None of those mechanisms measure calories. They measure mass, distension, transit time, and nutrient composition. A 300-calorie portion of oil registers as almost nothing at the stretch receptor level. A 300-calorie bowl of soup registers as a substantial meal.

Research from Barbara Rolls and colleagues at Penn State has repeatedly found that when people are served meals of differing energy density but allowed to eat freely, they tend to consume a fairly consistent weight of food rather than a consistent number of calories. Lower the density and total calorie intake falls without people reporting greater hunger.

That's the entire practical insight: your appetite tracks food volume more closely than food energy.

Setting a Target You Can Actually Live With

Now the part most people skip. Look at the number and ask a different question than "can I stay under this?" Ask: how much actual food does this buy me?

  • Built mostly from foods averaging 3.0 kcal/g, that's 600 g.

Same target. Three times the food. Adherence differences between people on identical calorie targets are frequently just this.

Building Volume Into Meals

Lead with a low-density starter. A bowl of broth-based soup or a large salad with a light dressing before the main course reliably reduces total intake at that meal. It sounds like adding food to eat less, and that's exactly what it is.

Bulk out dishes with vegetables. Add 200 g of courgette, spinach, peppers or mushrooms to a pasta sauce and you've added maybe 40 calories and a substantial amount of volume. The portion looks and feels bigger because it is.

Put protein first in the budget. Protein is the most satiating macronutrient per calorie, and it also protects lean mass during a deficit. A target around 1.6 g per kg of body weight is a commonly cited working figure for people who train, though individual needs vary.

Choose whole fruit over juice. A 250 ml glass of orange juice is roughly 110 calories with no fibre and negligible satiety. Two whole oranges are similar calories, take ten minutes to eat, and are genuinely filling.

Be deliberate about fats and oils. They're nutritionally important and enormously calorie-dense. A tablespoon of olive oil is around 120 calories occupying almost no volume. Measure them rather than pouring freely — this single habit often accounts for a few hundred untracked calories a day.

Watch drinks entirely. Liquid calories bypass most satiety signalling. A latte, a smoothie and a couple of soft drinks can reach 500 calories with no effect on how full you feel.

Where This Approach Fails

It's not a universal strategy, and the failure modes are worth naming.

People trying to gain weight. If you struggle to eat enough — during heavy training, recovery from illness, or simply as a naturally light appetite — high energy density is your friend. Nuts, nut butters, olive oil, dried fruit and full-fat dairy let you add calories without adding volume you can't manage.

Athletes with high energy needs. Someone requiring 4,000 calories a day cannot get there on soup and salad. Trying to produces gastrointestinal distress and underfuelling.

Digestive conditions. High-fibre, high-volume eating aggravates several GI conditions. Anyone with IBS, IBD or similar should work with a clinician rather than following general volume advice.

Anyone for whom this becomes rigid. If maximising food volume turns into a rule you can't break, or if it becomes a way to eat a lot while feeling anxious about calories, the strategy has stopped helping. Flexibility is part of what makes an approach sustainable.

A Worked Day

Here's roughly 1,800 calories built two ways.

Version 1 — dense Croissant and coffee with cream. A sandwich with crisps. A handful of nuts. A modest pasta dinner with a glass of wine. Total volume: not much. Reported hunger: significant, most of the day.

Version 2 — voluminous Porridge made with milk, topped with berries. A large salad with chicken, plenty of vegetables, measured dressing, and a slice of wholegrain bread. Greek yoghurt with fruit. Dinner of grilled fish, potatoes, and a large portion of roasted vegetables. Total volume: roughly double.

Same calorie total. The second version involves eating more or less continuously and being full most of the time.

Neither version is morally superior, and version one isn't "bad food." The point is that if adherence is your bottleneck, composition is a lever you probably haven't pulled.

Practical Tips

Read labels per 100 g, not per portion. Per-100-g is the energy density figure directly, and it makes products instantly comparable. Portion sizes on packaging are frequently unrealistic.

Weigh calorie-dense foods, estimate low-density ones. Getting oil, nuts, cheese and butter accurate matters far more than being precise about broccoli. A 20 g error on olive oil is 180 calories; on courgette it's 3.

Give it a fortnight. Appetite adjusts. The first few days of higher-volume eating can feel like a lot of food; after a week or two it becomes normal.

Track your food weight occasionally, not just calories. It's a revealing metric and one almost nobody looks at.

FAQ

Is energy density the same as calorie density? Yes, the terms are used interchangeably. Both mean calories per gram of food.

Do I have to avoid high-density foods entirely? No. Nuts, olive oil and dairy fat are nutritionally valuable. The point is being aware of how much of your calorie budget they consume relative to the fullness they provide, and portioning accordingly.

Does drinking water before a meal work the same way? Water leaves the stomach quickly, so the effect is smaller and shorter-lived than water bound into food. Soup works better than a glass of water because the water is held within the food matrix.

Is this the same as a low-fat diet? No. You can eat a high-volume diet that includes meaningful fat — the fat is simply portioned rather than incidental. Fat contributes to palatability and satiety and shouldn't be minimised for its own sake.
