Six weeks of consistent training. Six weeks of eating deliberately. You step on the scale and it reads within half a kilogram of where you started.
The obvious conclusion is that nothing happened. The obvious conclusion is frequently wrong.
Body weight is the sum of everything you're made of — fat, muscle, bone, organs, water, glycogen, and whatever's currently in your digestive tract. It's a single number describing a system with many independently moving parts. When two of those parts move in opposite directions by similar amounts, the total holds still while the composition underneath changes substantially.
That's body recomposition: losing fat and gaining lean mass concurrently. And a bathroom scale is structurally incapable of detecting it.
Why the Numbers Cancel Out
Suppose over eight weeks someone loses 2 kg of fat and gains 2 kg of lean mass. Net weight change: zero.
Their body is measurably different. Fat and muscle differ in density — muscle is denser, so 2 kg of it occupies noticeably less volume than 2 kg of fat. Clothes fit differently. Circumference measurements shift. Body fat percentage has dropped several points.
The scale reports none of this.
Who actually recomposes
Simultaneous fat loss and muscle gain is most pronounced in a few specific situations:
- Training beginners. The first several months of resistance training produce rapid neuromuscular and hypertrophic adaptation. Newcomers often gain muscle while in a modest energy deficit.
- People returning after a layoff. Previously trained muscle regains faster than it was originally built.
- Higher body fat starting points. More stored energy available to fuel tissue building while in a deficit.
- Anyone significantly increasing protein intake alongside a new resistance training stimulus.
For a well-trained person at moderate body fat, meaningful simultaneous recomposition is slow and difficult. That's not a failure — it just means the strategy that works for a beginner doesn't transfer.
What to Measure Instead
Circumference measurements
Cheap, repeatable, and directly responsive to composition change. Take them with a flexible tape, in the morning, unfed, at consistent anatomical landmarks.
Track at minimum:
- Waist at the navel — the most informative single site, since abdominal circumference tracks visceral fat reasonably well
- Hips at the widest point
- Chest at nipple line
- Upper arm, mid-bicep, relaxed
- Thigh, mid-point between hip and knee
The characteristic recomposition signature is waist down, limb measurements stable or up, weight flat. That combination tells you a great deal that the scale cannot.
Consistency of technique matters more than precision. The same person, same tape, same landmarks, same tension, same time of day — that's what makes measurements comparable over weeks.
Body fat percentage

Same lighting, same location, same time of day, same poses, minimal clothing, front/side/back. Take them monthly. The value only appears in comparison — day-to-day you notice nothing, but the eight-week comparison is often striking when every number looked flat.
Performance
If your working weights, rep counts, or work capacity have improved while your body weight held constant, you have direct evidence that lean tissue has changed. Strength gains in a beginner aren't purely neural past the first few weeks.
What Flat Weight Doesn't Mean
Be honest about the alternative explanation. Sometimes flat weight means genuinely nothing changed, and reaching for recomposition as an explanation becomes a way to avoid examining the plan.
The way to distinguish them is exactly the measurements above. If waist circumference is unchanged, limb measurements are unchanged, photos look identical, and lifts haven't moved — then nothing changed, and something in the approach needs adjusting.
Recomposition produces evidence. If there's no evidence, don't assume it.
Why Weekly Averages Beat Daily Readings
Daily body weight bounces around considerably from things that have nothing to do with fat or muscle:
- Glycogen and its bound water. Each gram of stored glycogen holds roughly 3 grams of water. Carbohydrate intake changes shift weight by a kilogram or more within a day.
- Sodium and hydration status.
- Digestive contents. Food in transit weighs what it weighs.
- Hormonal fluctuation, including a predictable pattern across the menstrual cycle.
- Training-induced inflammation, particularly after unaccustomed work.
Any of these can mask or exaggerate a week of real change. Weigh daily under identical conditions, then compare the seven-day average to the previous seven-day average. The noise averages out and the trend becomes visible.
A Practical Tracking Setup
Daily: Weight, same conditions, recorded. Don't react to individual readings.
Weekly: Calculate the seven-day average. Compare to last week.
Every 3–4 weeks: Circumference measurements and a body fat estimate.
Monthly: Progress photographs.
Ongoing: Training log. Volume and load are data.
Review the whole set together every four weeks. Individual metrics contradict each other constantly over short windows; the picture only resolves when you look at all of them across a longer span.
Common Mistakes
Changing measurement method mid-track. Switching from calipers to a bioimpedance scale, or from one calculator to another, produces a step change in the number that has nothing to do with your body. Pick one method and stay with it.
Measuring under inconsistent conditions. Fed versus fasted, morning versus evening, post-workout versus rested — these differences can exceed several weeks of genuine change.
Reacting to a single data point. One measurement is a snapshot with error bars. Three consecutive measurements pointing the same way is a trend.
Expecting fast results. Recomposition is slower than either fat loss alone or muscle gain alone, because you're pursuing two adaptations simultaneously. Meaningful change over eight to twelve weeks is normal; noticeable change over two weeks usually isn't.
Tracking obsessively. More frequent measurement adds noise, not information, and for some people it becomes a source of anxiety rather than useful feedback. If tracking is making you feel worse rather than better informed, that's a reason to measure less often or step back from it entirely.
